1. Progressive Overload
Gradually increase weight, reps, or sets. Each week: small increment of weight or 1 additional rep.
2. Compound Movements
Squats, deadlifts, rows, presses — most functional benefit per minute.
3. Sufficient Intensity
Sets to within 2-3 reps of failure (8-12 rep range). Many older adults train at too low an intensity.
4. Increase Protein
1.6-2.2 g/kg body weight/day. Spread across 3-4 meals, each with 25-40g protein.
5. Prioritize Recovery
48 hours between same muscle groups. Deep sleep is critical.
6. Bone Density
Weighted squats, deadlifts, overhead presses generate the skeletal loading needed to stimulate osteoblast activity.
Sample Starting Program
2-3x/week: goblet squat, dumbbell press, seated row, Romanian deadlift, overhead press, plank. 2-3 sets of 8-12 reps.
