Zone 2 Training: Why Low-Intensity Cardio May Be Your Most Important Workout
What Is Zone 2?
Zone 2 is moderate-intensity exercise where lactate stays below 2 mmol/L — low enough that your body clears lactate as fast as it produces it. You can sustain the effort for hours while holding a conversation. It corresponds to 60-70% of max heart rate.
Thank you for reading this post, don’t forget to subscribe! Why It Matters
- Mitochondrial biogenesis: Creates more cellular power plants
- Improved fat oxidation: Better at burning fat for fuel at higher intensities
- Enhanced lactate clearance: Elite athletes clear 3-4x more lactate than untrained
- Capillarization: New capillaries form around muscle fibers
How to Find Your Zone 2
- Talk test (easiest): Can speak in full sentences, cannot sing. If you can’t speak comfortably, you’re in Zone 3+
- Heart rate: 60-70% of (220 – age). For a 45yo: ~105-123 bpm
- Perceived exertion: 3-4 out of 10. You finish feeling energized, not exhausted
How Much?
- Minimum: 3 hours/week across 3-4 sessions of 45-60 minutes
- Optimal: 4-6 hours/week
- Zone 2 should feel almost too easy — most people train too hard on easy days
Longevity Connection
Zone 2 targets metabolic flexibility, mitochondrial quality control (mitophagy), and inflammation reduction. Poor fat oxidation is a hallmark of metabolic syndrome.
