  • 48-96 hours: Supercompensation — glycogen replenished beyond baseline, muscles stronger

How Many Rest Days?

  • Resistance training: 48-72 hours before training same muscle group again
  • HIIT: 48 hours between sessions (nervous system recovery)
  • Zone 2 cardio: Can be almost daily

Evidence-Based Recovery Strategies

1. Sleep — Most Powerful Tool

Growth hormone and testosterone are released during deep sleep. One night of deprivation reduces muscle protein synthesis. Aim for 8-10 hours.

2. Nutrition

20-40g protein within 2 hours post-exercise. Total daily: 1.6-2.2 g/kg body weight.

3. Cold Exposure — Time It Carefully

Ice baths reduce soreness but may blunt strength adaptations when used immediately after resistance training. Delay by 4+ hours if muscle growth is your goal.

4. Active Recovery

15-30 min walking, gentle swimming, light cycling, yoga, or mobility work. Improves blood flow and reduces stiffness better than complete rest.
